This 4-week plan expands our 10-minute morning routine with weekly progressions, easier/harder options, and a habit tracker you can stick on the fridge. Built for real bodies over 60 — joint-friendly and equipment-light.

What you need

  • A sturdy chair
  • A clear wall
  • Optional: a non-slip mat (see our gear guide)
  • Comfortable clothes and bare feet or grippy socks

The core 10-minute sequence

Do every move slowly. Breathe out on effort. Half reps still count.

  1. Seated spinal wake-up (1 min) — shoulder rolls, gentle head turns, cat-cow on the bed edge.
  2. Ankle & wrist circles (1 min) — five each direction, each side.
  3. Sit-to-stands (2 min) — 8–12; hands on thighs if needed; slow lower to progress.
  4. Standing heel raises (1 min) — 12–15, light hand on chair.
  5. Standing marches (1 min) — gentle knee lifts.
  6. Balance hold (1 min) — one foot slightly lifted; chair within reach.
  7. Wall push-aways (1 min) — 8–12.
  8. Breath & reach (1 min) — five slow overhead reaches.

Week-by-week plan

Week 1 · Learn the shape

Goal: finish all eight moves most mornings. Quality over quantity.

  • Days target: 5 of 7
  • Sit-to-stands: use hands freely if needed
  • Balance: 5-second holds OK
  • Wall push-aways: feet closer to wall = easier

Week 2 · Smooth it out

  • Days target: 6 of 7
  • Sit-to-stands: try without hands on at least half the reps
  • Heel raises: pause 1 second at the top
  • Balance: aim 10 seconds each side

Week 3 · Gentle progress

  • Days target: 6 of 7
  • Sit-to-stands: 3-second lower on each rep
  • Marches: slightly higher knees if comfortable
  • Wall push-aways: step one foot further back
  • Balance: try one hand off the chair (stay close)

Week 4 · Own it

  • Days target: 6–7 of 7
  • Optional second round of sit-to-stands or wall push-aways
  • Balance: 15–20 seconds if steady
  • On low-energy days: seated moves only still counts

After Week 4, either repeat at this level or add our 8-week Home Strength Starter Kit twice a week.

Easier / harder options

  • Easier day: seated spinal work, ankle circles, assisted sit-to-stands, seated marches, breath only.
  • Harder day: slow lowers, extra set of sit-to-stands, longer balance, deeper wall angle.
  • Never: bounce, hold breath, or push through sharp joint pain.
